Rewire Anxious Thinking: 7-Day CBT Challenge
Catch the made-up stories fueling your anxiety and replace them with CBT tools that actually work, one small win per day.
The content is free to read. To track your progress and keep your streak you need a free account.
Anxiety feels like it happens to you, but most of it starts with a story your mind makes up β and your body believes. Over 7 days, guided by Barbara Heffernan's videos, you'll learn to spot those stories in real time, log them, and answer them with concrete CBT tools: a behavioral move for anxious moments and one small boundary that protects your peace. Each day takes under 15 minutes and leaves you with something written down. By day 7, you'll have your own anxiety-recovery framework on one page.

Day by day, in detail
Day 1π¬ βοΈ Watch how your body reacts to made-up stories +1β
βοΈ Name today's made-up story
βοΈ Right now, think of the last time anxiety spiked this week. What was the story your mind was telling β the imagined future, the assumed judgment, the worst case? Write the story in one or two sentences, then answer honestly: what actually, verifiably happened? Seeing the gap between the story and the facts is your first rep.
Day 2π¬ π Learn the CBT framework you'll use all week +1β
π¬ Learn the CBT framework you'll use all week
π Open your thought record
π This is your core tool for the challenge, built on the CBT structure from Barbara's video: situation, thought, response. Every time anxiety shows up β a knot in your stomach, racing thoughts, that urge to check or avoid β come back here and log it as soon as you can. Writing it down pulls the story out of your head where you can actually work with it.
Day 3π Log every anxious story you catch todayβ
π Log every anxious story you catch today
π I logged each anxious moment I noticed today β situation, story, body response, facts β without judging myself for having it
Day 4π¬ β Learn the #1 behavioral tool and use it once today +1β
π¬ Learn the #1 behavioral tool and use it once today
β Put the tool into action
- I wrote down the behavioral tool from the video in my own words, in one sentence
- I picked one situation from my thought record where I usually avoid, check, or escape
- I used the tool in that situation today β even a small, imperfect version counts
- I logged what happened right after: what I predicted vs. what actually occurred
Day 5π¬ βοΈ See how anxiety is a boundary problem +1β
π¬ See how anxiety is a boundary problem
βοΈ Set one small boundary today
βοΈ Scan your thought record: which anxious stories trace back to a missing boundary β saying yes when you meant no, being available to everyone, taking on what isn't yours? Pick ONE small boundary you can set in the next 24 hours. Write exactly what you'll say or do, to whom, and when. Small and real beats big and theoretical.
Day 6β Build your one-page anxiety-recovery frameworkβ
β Build your one-page anxiety-recovery framework
- I reread my thought record and named my top recurring made-up story
- I wrote my early-warning sign: the first body signal that tells me a story has started
- I wrote my if-then plan: "If I catch the story, then I check the facts and use my behavioral tool"
- I wrote the one boundary I'm keeping beyond this challenge β and delivered on the one I set yesterday
Day 7π― Final challenge: run your framework for a full dayβ
π― Final challenge: run your framework for a full day
π― Spend one whole day catching every made-up story and answering it with your framework.
This is the graduation rep. Today, every time anxiety shows up, run your one-page framework: notice the body signal, name the story, check the facts, use your behavioral tool, and hold your boundary. You don't need a calm day β you need a day where you respond instead of react. Tonight, post your proof: how many stories you caught, which tool did the heavy lifting, and how today compared to day 1. That framework is yours now. Keep running it. πͺ
