A plank challenge that progresses in seconds: you start with a test, train in short holds with timed rest and finish day 29 with 3 holds of 90 seconds. It includes side planks and a leg-lift plank to work your whole core, the form explained point by point, active rest days with short mobility circuits, and three tests so you can see your progress. Everyone follows the same times; what changes is the version: knees down, forearms, or long-lever.

Plenty of plank challenges online add time every day until they ask for 4 or 5 minutes straight on day 30, with the same target for everyone. This 30-day plank challenge takes a different route. You start with a test, train in short holds with timed rest (three days on, one day of active rest), add side planks and a leg-lift variation, and pick one of three versions based on your level. On day 29 you do 3 holds of 90 seconds; on day 30 you retake the test and compare.
It's free, and every day has its own mission: today's times, a log of what you actually held, the form explained and, on rest days, short mobility circuits. All in, that's about 55 minutes of planking across 20 training days, plus the three tests.
The 30-day plank challenge chart
Rest 30 to 60 seconds between holds. On side plank days, do your side holds on one side and then the other, then the front plank. The daily total adds everything up (both sides plus front) and it's the number you log in the mission.

Your day 1 test tells you where to start, and you can switch versions anytime (on day 16 the plan asks you to check in). Dropping to the knees-down version isn't cheating: it's the same position with less leverage, and it lets you practice good form from day one.

How to do a plank with good form

Set your forearms
Face down, elbows right under your shoulders, forearms parallel.

Come up onto your forearms and toes without arching your back or pushing your hips up.

One straight line, like a board. Eyes on the floor just ahead of your hands.

Glutes, thighs and abs tight. Push the floor away so your chest doesn't sink.

Breathe
Short, steady breaths; no holding your breath. If you can count out loud, you're doing it right.

Stop on time
The hold ends when your hips drop or pike, not when it starts to hurt. If your lower back complains, stop.
These cues follow the American Council on Exercise front plank description, which also says to stop if you feel pain in your lower back. The two mistakes you'll see most are sagging hips, which load the lower back, and hips in the air, which take work away from your abs.
How long should a beginner hold a plank?
There's no official number. In an Apotheken Umschau article, a sports scientist at the German Sport University Cologne suggests 30 seconds as a goal for beginners and recommends moving to variations once the static hold is solid, instead of stretching it forever. That's the logic behind this chart: reasonable holds that build to 90 seconds, plus side planks and leg lifts. A 5-minute plank is a fine party trick, but a few well-built 90-second holds and harder variations are a better use of your time.
Don't skip the side plank
The front plank mainly works the front of your core. The side plank balances on one forearm and the edge of your feet, which puts your obliques and the muscles on the side of your hip to work. That's why it shows up on days 6, 11, 22 and 27. To do it: elbow under your shoulder, legs straight, hips up until you form a straight line from head to feet, and hold still. If that's too much, bend your knees, rest them on the floor and lift your hips from there.
Plank before and after: what to expect in 30 days
A longer test. It's the easiest thing to measure and the one this challenge tracks: compare day 1 with day 30.
A steadier core. Planks train your abs, obliques, glutes and shoulders to hold your body still, a useful base for lifting and running.
Better control of your position. By the end of the month, lining up your hips and breathing with your abs braced feels automatic.
What not to expect: a flat stomach from planks alone. Working a muscle doesn't burn the fat on top of it; that depends on your overall activity, eating and sleep. And no single exercise is a guarantee against back pain.
Planks cover your core, not your whole body. The Physical Activity Guidelines for Americans call for muscle-strengthening activity on at least 2 days a week, and the UK's NHS guidelines for adults spell out that it should work all the major muscle groups: legs, hips, back, abdomen, chest, shoulders and arms. A short challenge with clear numbers is a practical way to start.

Welcome to the challenge. For 30 days you'll train the plank on a progression that takes you from 3 holds of 20 seconds to 3 holds of 90, with side planks and a leg-lift variation so you work your whole core, not just the front of your abs.
How it's set up:
• Three training days, then one active rest day (days 4, 8, 12, 16, 20, 24 and 28).
• Three tests: today, day 15 and day 30.
• Every training day gives you holds × seconds. Rest 30 to 60 seconds between holds.
• Log the time you actually held with good form, not the target.
The times are the same for everyone, but there are three versions:
— Easier: plank with your knees down, body in a straight line from knees to head. Pick this if you hold less than 20 seconds today.
— Standard: forearm plank on your toes.
— Harder: long-lever plank, elbows a few inches in front of your shoulders and glutes squeezed. Pick this if you hold more than 90 seconds today.
Form in 6 steps:
1. Elbows right under your shoulders, forearms parallel.
2. Body in a straight line from head to heels: no sagging hips, no hips in the air.
3. Squeeze your glutes and thighs; brace your abs.
4. Push the floor away with your forearms so your chest doesn't sink between your shoulder blades.
5. Eyes on the floor just ahead of your hands, neck long.
6. Keep breathing. If you have to hold your breath to stay up, that hold is over.
One rule that isn't up for debate: if you feel pain in your lower back, stop. A plank should be felt in your abs, shoulders and glutes, not your lower back.
Today is just the test: hold the standard plank as long as you can with good form. The test ends when your hips drop or pike, or when you can't breathe normally anymore. If you can't reach 10 seconds, take the test with your knees down.

A solid 20-second plank does more than a full minute with broken form. These are the five most common mistakes:
1. Sagging hips. Your lower back arches, takes the load and your abs check out. Fix: squeeze your glutes and tuck your pelvis slightly, as if pulling your belt buckle toward your belly button.
2. Hips in the air. It's more comfortable but works a lot less. Fix: lower your hips until your shoulders, hips and heels line up. A trick: lay a broomstick along your back; it should touch your head, upper back and glutes.
3. Chest sinking between your shoulder blades. Fix: push the floor away with your forearms.
4. Head hanging or looking forward. Fix: look at the floor just ahead of your hands and lengthen your neck.
5. Holding your breath. Fix: take short, steady breaths; counting the seconds out loud forces you to.

It's natural to hold your breath when you brace; almost everyone does it the first week. But holding your breath while you strain raises the pressure in your chest and abdomen, and it makes you quit sooner.
How to breathe:
• Before you go up, take a breath and brace your abs as if you were about to get a gentle shove.
• During the hold, keep your abs tight and take short breaths without letting go of the tension.
• Count out loud. If you can count, you're breathing.
If you have high blood pressure, a heart condition or a hernia, or you're pregnant, ask your doctor which exercises are right for you before you continue.

Today is a rest day. If you want to use it to make planks feel better, these four drills take about five minutes:
1. Cat-cow: on hands and knees, slowly round your back toward the ceiling, then let it sink while you lift your chest. 10 slow reps.
2. Thread the needle: on hands and knees, slide one arm under your body along the floor, rotating your upper back, then reach it up toward the ceiling. 5 per side.
3. Wall slides: back against a wall, forearms on the wall, slide your arms up and down without arching your lower back. 10 reps.
4. Child's pose: kneel, sit back on your heels and reach your arms forward on the floor. Breathe there for 30 seconds.
Nothing here should hurt. A stretch is fine; a pinch inside a joint means ease off.

Today the side plank joins the plan. It mainly works your obliques and the muscles on the side of your hip, which the front plank barely touches.
How to do it:
1. Lie on your side and prop yourself up on one forearm, elbow right under your shoulder.
2. Legs straight, one foot stacked on the other (or one in front of the other, which is more stable).
3. Lift your hips until your body makes a straight line from head to feet.
4. Keep your hips high and still, without rolling forward or back.
5. Breathe and hold. Then switch sides.
Easier: knees bent and down; lift your hips from your knees. Harder: top arm reaching straight up.

There's no official number. No health guideline says how many seconds you should hold a plank, and holding longer and longer isn't a goal in itself.
A few useful reference points:
• For beginners, 30 seconds with good form is already a solid goal. That's the target a sports scientist at the German Sport University Cologne suggested in an interview with the German health magazine Apotheken Umschau.
• Once you can hold a couple of minutes, it usually makes more sense to move to harder variations (side plank, leg lift, long lever) than to keep stretching the hold.
• Quality beats the clock: a short hold done well is worth more than a long one with sagging hips.
That's why this challenge doesn't chase the 5-minute planks of some viral challenges. It aims to get you to 3 holds of 90 seconds with good form and comfortable with the variations. If you have energy to spare one day, don't stretch the hold; keep your form tight.

Toward the end of a hold, it's common for your abs, arms or legs to shake. It's a sign your muscles are getting tired in a sustained contraction, and with training it tends to kick in later and later.
What matters is your position: if you're shaking but your hips are still in line and you're breathing, keep going. If your hips drop, your lower back starts to complain or you're holding your breath, end the hold and log what you did.

From a front plank, lift one foot a couple of inches off the floor and hold it there, leg straight. With only three points of contact, your core has to work harder to keep your hips from twisting or dropping.
Keys:
1. Lift your foot just a little: height doesn't matter, still hips do.

This is one of the most common questions about plank challenges, so let's be clear: working a muscle doesn't burn the fat on top of it. You can't target fat loss to one area with an exercise; it depends on your overall daily activity, what you eat and how you sleep.
What planks do: strengthen your abs, obliques, glutes and shoulders, and train your ability to keep your torso steady. That's a good base for lifting, running or holding good posture.
If your goal is to change your body composition, this challenge helps with the habit of moving every day, but it isn't a weight-loss plan. For that, your best bet is talking to a health professional.

Public health guidelines in the US and the UK recommend muscle-strengthening activities that work all the major muscle groups on at least 2 days a week. Planks cover your core; for the rest of your body, pair them with other exercises. Three paths:
1. Maintain: two or three times a week, 3 holds of 60 to 90 seconds plus one side plank per side.
2. Progress: instead of holding longer, use the harder variations (long lever, leg lift, side plank with your top arm up) or move to dynamic versions like shoulder taps in a high plank.
3. Expand: add leg work. The 30-day squat challenge is a good fit after this one.

How many seconds is the 30-day plank challenge?
You start with 3 holds of 20 seconds on day 2 and build to 3 holds of 90 seconds on day 29. Side plank and leg-lift days combine several positions. All in, it's about 55 minutes of planking over 20 training days, always in holds with rest in between.
Is this plank challenge OK for beginners?
Yes. If you hold less than 20 seconds on the day 1 test, you follow the whole plan with your knees down: same times, less leverage. The rest days and gradual build-up are there so a beginner can finish it.
Is a 5-minute plank worth working toward?
It's not necessary. There's no health guideline that asks for long planks, and once you can hold a couple of minutes, harder variations usually give you more than a longer clock. This challenge builds to 3 holds of 90 seconds and adds side planks and leg lifts instead.
Will a plank challenge flatten my stomach?
Not by itself. Planks strengthen your abs, but working a muscle doesn't burn the fat on top of it. Fat loss depends on your overall activity, what you eat and how you sleep.
Can I do planks every day?
Bodyweight planks are usually well tolerated, but this challenge does three days on and one day of active rest so you come back to each hold fresh and with good form. If your lower back or shoulders hurt, stop and talk to a health professional.
Why does my lower back hurt during planks?
Usually because your hips have dropped and your lower back is carrying the load. Stop the hold, squeeze your glutes, tuck your pelvis slightly and use shorter holds or the knees-down version. If the pain sticks around outside of exercise, see a health professional.
How long is it and how many missions does it have?
30 days and 53 missions. You check off each mission when you complete it, and your progress is saved.

What if I miss a day?
Your streak counts the days in a row on which you complete at least one mission or add a journal entry. If you miss a day, the streak starts over, but your progress is saved and you pick up where you left off. You can also pause the challenge and resume it whenever you want.
